Meal prep weekly plan: how to plan a whole week in 30 minutes alongside your job

The promise — and why most people fail at it
“Cook for 4 hours on Sunday, then eat stress-free all week” — the typical meal prep promise from YouTube tutorials. Reality: after 6 months, the identical bowls of rice, chicken and broccoli land straight on the list of things you never want to taste again.
The problem isn't the concept. It's the repetition — and the fact that most tutorials assume you enjoy thinking and planning. With a 50-hour working week, that's not realistic.
The everyday-friendly 30-minute method
Instead of slaving away for 4 hours on Sunday, you spend 30 minutes on Thursday or Friday planning the week ahead. The actual cooking is then spread over 2 × 45 min — once on Sunday morning, once on Wednesday evening.
Step 1: 5 dinners, 5 lunches — no repeats
The most important rule: no dish twice in one week. Even if that would be easier, after 3 weeks you'll be bored right out of the plan. Instead: rotate 5 different main ingredients per week (e.g. chicken, salmon, lentils, beef, tofu).
Step 2: One main dish = two meals
Example: Monday evening, oven-roasted chicken with sweet potatoes. Leftovers = Tuesday's lunch as a salad with spinach and vinaigrette. One cooking session, two meals — and no Tupperware identity crisis.
Step 3: A standard batch of “building blocks”
Sunday morning: cook a large portion (around 400 g uncooked) of quinoa or rice. Pre-fry 500 g of tofu or chicken. Wash and chop 2–3 kinds of vegetables for snacking (carrots, cucumber, peppers). During the week you then combine these building blocks with different sauces and fresh ingredients — it never tastes the same twice.
Step 4: The Wednesday boost against the Thursday slump
On Wednesday evening you cook 1 fresh dish to last 2–3 days (e.g. curry, chilli, soup). That gets you over the week's “motivational low point”, where most plans fall apart.
The tools that really help
Weekly plan generator
Instead of keeping a spreadsheet yourself, have a 7-day plan generated that
- takes your favourite styles into account (e.g. “Vegetarian except Wednesday”)
- plans in leftovers from the day before if you want (“Smart leftover use” toggle)
- produces a ready-made shopping list (identical ingredients merged, with day codes)
That's exactly what the weekly menu planner in KI-Kochhilfe's Premium plan does: you choose the language, a style per day (vegetarian, vegan, low-carb …), “Air fryer week” or not — and the AI builds you a 7-day plan with smart leftover use. The plan is ready in about 30 seconds; the recipes for it are worked out in the background.
AirFryer for the Sunday batch
500 g of chicken pieces take 12 min in the AirFryer instead of 25 in the oven. Combined with a second batch of sweet potatoes (15 min), you have two building blocks for the whole week in under 30 min. If you own an AirFryer: use it for meal prep, not just for “a quick batch of chips”.
Glass instead of plastic
Make a one-off investment in 6 large glass storage containers with lids. They're microwave- and dishwasher-safe, last 5+ years, and you don't have to buy new ones every week. Plus: food simply looks better in glass — which helps when the lunch-break hunger strikes.
The most common mistake — and how to avoid it
Meal prep beginners cook things that are too complicated. Week one: 7 different ambitious recipes, each with 12 ingredients. Time taken: 5 hours on Sunday, motivated once, stuck with it twice, given up by week 3.
Beginner's version: a maximum of 3 freshly cooked dinners per week; 2 lunches are last night's leftovers (see step 2). The 5-ingredient rotation from step 1 comes once the routine has settled in. That way you save time and energy.
Quick start — step by step
- Set up the weekly menu planner: 4 servings, Wednesday = vegetarian, Thursday = AirFryer, exclude ingredient: coriander, allergen: gluten
- Look through the 7 generated days, regenerate individual days if needed until it fits (1 recipe from your quota each)
- Print the weekly shopping list (or save it as a PDF in your browser) — steps 1–3 are the 30 minutes
- Saturday: go shopping
- Sunday morning: 45 min cooking the building blocks
- Weekdays: just 15–20 min of assembling
